Banana and berry overnight oats with flax and walnuts

Three of the ingredients in this jar have randomized-trial support for lower blood pressure. Oats are rich in beta-glucan, a viscous soluble fiber that meta-analyses link to modest reductions in blood pressure (and cholesterol). Ground flaxseed was the star of one striking trial in people with hypertension, where about 30 g a day produced a notably large blood-pressure drop over six months. And banana brings potassium, which helps balance sodium and relax blood vessels.

Because you make it the night before, it is also the easy kind of habit that actually sticks.

Overnight oats ingredients laid out
Grind the flax — whole seeds pass straight through undigested.

Ingredients · serves 2

  • 1 cup rolled oats
  • 2 tbsp ground flaxseed (it must be ground to be absorbed)
  • 1¼ cups milk of choice, unsweetened
  • ½ cup plain yogurt (optional — adds protein and potassium)
  • 1 ripe banana (½ mashed in, ½ sliced on top)
  • ¾ cup mixed berries
  • 2 tbsp chopped walnuts; ½ tsp cinnamon; honey optional

Method

  1. In a jar or bowl, stir together the oats, ground flax, cinnamon, milk, yogurt and the mashed half banana.
  2. Cover and refrigerate overnight (at least 4 hours).
  3. In the morning, top with the sliced banana, berries and walnuts — and a small drizzle of honey only if you want it.

Why it helps

Keep it unsweetened so the fiber, potassium and healthy fats do the work without a sugar load. If plain oats and flax feel too loose, add a spoon of chia; if too thick in the morning, loosen with a splash of milk.

The takeaway. Three evidence-backed foods — oat beta-glucan, ground flaxseed and potassium-rich banana — in one make-ahead jar. Grind the flax and keep it unsweetened to get the benefit.

How this was calculated. Each ingredient was converted to grams, matched to a food in USDA FoodData Central (SR Legacy, April 2018), summed, and divided by 2 servings. Cooking losses, draining and the real size of a handful all move these numbers, so treat them as a good estimate rather than a measurement. Added sugars count honey, maple syrup and table sugar only; sugar from whole fruit is not an added sugar.
