Twelve weeks, three habits
Every week has a walking target, two strength sessions and daily balance work. Weeks 1โ4 teach, 5โ8 load, 9โ12 progress. You measure at the start, halfway and the end.
The three pillars
Fitness is the strongest single predictor of survival in the large treadmill cohorts, and it rises measurably with 12 weeks of regular aerobic work at a moderate, slightly breathless pace.
- Easy: You could sing.
- Moderate: You can talk in sentences but could not sing. This is the working pace for most walks.
- Brisk: A few words at a time. Used only in the short 'brisk minutes' from week 7.
Two short sessions a week of six movements you already use โ standing up, hinging, stepping, pushing, pulling, rising on your toes โ progressed by reps, then tempo, then load.
Two sessions a week, about 25 minutes, at least a day apart.
Balance and functional exercise is the part of a program with high-certainty evidence for preventing falls. Five to ten minutes a day, progressed by removing support.
Every day, 5โ10 minutes ('the kettle set'), plus three longer 15โ20 minute sessions a week from week 5.
A typical week
| Mon | Tue | Wed | Thu | Fri | Sat | Sun |
|---|---|---|---|---|---|---|
| Strength A | Walk | Walk (shorter) + long balance | Strength B | Walk | Longest walk | Rest or easy stroll |
Balance every day, 5โ10 minutes, at a time you already have โ while the kettle boils, before the news. Strength A and B are the same six movements; B is a chance to try the next level on two of them.

Start where you are
Learn the six movements at the easiest level you can do well, walk three times, and do the kettle set every day. Measure yourself first โ that number is the whole point.
- Do the week-0 tests in the Movement Lab before your first session (all five; grip is optional).
- Strength A and B: find your level for each of the six moves.
- Balance level 1 every day, both hands on.
- Three 10-minute walks.
3 walks of 10 minutes (about 30 minutes).
Three easy-to-moderate walks. Ten minutes counts. If ten is hard, do two fives.
2 sets of 8โ12. Effort 5โ6 out of 10 โ you could do four or five more.
Choose the easiest level you can do with perfect form for 12 reps. Move up one level when 2 ร 12 feels easy for two sessions in a row.
Both hands on the counter or a heavy chair back. Master every exercise here first.
Tip: Soreness a day later is normal in week 1 and fades by week 3. Sharp pain during a move is not โ drop a level.
Make it a habit
Same plan, five minutes more walking. Attach the kettle set to something you already do every day.
- Strength A and B at the same levels; add reps toward 12.
- Balance level 1 daily; try level 2 on the tandem stand if level 1 is easy.
- Three 15-minute walks.
3 walks of 15 minutes (about 45 minutes).
Same days, five minutes longer.
Tip: Put the strength sessions on the calendar as appointments. Missing one is fine; missing two in a row is the habit slipping.
A fourth walk
Add a fourth walk and start taking one hand off the counter for the balance work.
- Strength A and B; move up a level on any move that hit 2 ร 12 twice.
- Balance level 2 (fingertips) for the stands; level 1 for walks.
- Four 15-minute walks.
4 walks of 15 minutes (about 60 minutes).
Add a fourth walk. Moderate pace: talking, not singing.
2 sets of 8โ12. Effort 5โ6 out of 10 โ you could do four or five more.
Choose the easiest level you can do with perfect form for 12 reps. Move up one level when 2 ร 12 feels easy for two sessions in a row.
One hand, then fingertips only. Support is right there but you are not leaning on it.
Tip: The talk test: you should be able to talk in full sentences but not sing. If you can sing, walk a little faster.
Twenty-minute walks
The last week of learning. Every move should now be smooth at its level; walks reach twenty minutes.
- Strength A and B; progress levels where earned.
- Balance level 2 daily.
- Four 20-minute walks.
4 walks of 20 minutes (about 80 minutes).
Twenty-minute walks. This is where most people feel the first change.
Tip: If you have been using the chair track, try the standard sit-to-stand this week: five in a row without hands means you can move over.
Add load
The strength work gets heavier: a backpack with books, water jugs, a band. The last two reps of each set should feel like work.
- Strength A and B at stage 2: 2โ3 sets of 8โ12 with load.
- Balance level 2 daily plus three 15-minute sessions this week.
- Four 25-minute walks.
4 walks of 25 minutes (about 100 minutes).
Twenty-five minutes. Add gentle hills if you have them.
2โ3 sets of 8โ12. Effort 6โ7 out of 10 โ three or four reps left.
Add a load (backpack with books, water jugs, bands, dumbbells) or move up a level. The last two reps of each set should feel like work.
One hand, then fingertips only. Support is right there but you are not leaning on it.
Tip: A gallon jug of water is about 3.8 kg (8.3 lb). Two of them make a farmer's carry and a hinge load.
Halfway re-test
Re-test the chair stand, single-leg stance and TUG once this week, rested, on the same chair and hallway. Then take the hands off for balance.
- Week-6 tests: chair stand, single-leg stance, TUG (in the Movement Lab, then record them on your progress page).
- Strength A and B at stage 2.
- Balance level 3 (hands off, support in reach) for stands; three longer sessions.
- Five 25-minute walks.
5 walks of 25 minutes (about 125 minutes).
Five walks. Re-test week: do the chair stand, single-leg stance and TUG once this week, rested.
2โ3 sets of 8โ12. Effort 6โ7 out of 10 โ three or four reps left.
Add a load (backpack with books, water jugs, bands, dumbbells) or move up a level. The last two reps of each set should feel like work.
Arms crossed, no support, support within reach. Add the turn.
Tip: Most people see the chair stand move first. If yours has not, check the lowering: three seconds down is where the strength is built.
One hundred and fifty minutes
You reach the guideline floor of 150 minutes a week, and the brisk minutes begin โ short blocks where you can only say a few words.
- Strength A and B at stage 2, heavier where earned.
- Balance level 3 daily; three longer sessions.
- Five 30-minute walks; in two of them, 2 ร 3 minutes brisk.
5 walks of 30 minutes (about 150 minutes). In two of the walks: 2 ร 3 minutes brisk (a few words at a time), 3 minutes easy between.
You have reached 150 minutes a week โ the guideline floor. The brisk minutes start now.
Tip: Brisk means breathing hard but in control. Slow down if you cannot say a few words. The blocks are short on purpose.
Hold and build
Same volume, slightly bigger brisk blocks, one more level on a strength move.
- Strength A and B at stage 2; move up one level on your strongest move.
- Balance level 3; add the walk-and-turn.
- Five 30-minute walks; two with 3 ร 3 minutes brisk.
5 walks of 30 minutes (about 150 minutes). In two walks: 3 ร 3 minutes brisk with 3 easy.
Hold 150 minutes; the brisk blocks grow.
Tip: Eight weeks in is where the trials measure real change in strength and balance. You are inside the window now.
Heavier, slower
Stage 3: three sets of 6โ10 with a load that leaves two or three reps in the tank, and a three-second lowering on sit-to-stand and hinge.
- Strength A and B at stage 3.
- Balance level 3 daily; try level 4 head turns while holding on.
- Five 30-minute walks; two with 4 ร 3 minutes brisk.
5 walks of 30 minutes (about 150 minutes). In two walks: 4 ร 3 minutes brisk with 3 easy.
Steady. If you count steps, most people are near 6,000โ8,000 a day by now.
3 sets of 6โ10. Effort 7โ8 out of 10 โ two or three reps left.
Harder variants and heavier loads; slow the lowering phase to three seconds on sit-to-stand and hinge. Never sacrifice form for a level.
Arms crossed, no support, support within reach. Add the turn.
Tip: Slower lowering is harder than it sounds. Count it out loud.
Four-minute blocks
Brisk blocks grow to four minutes; the balance work adds a challenge โ head turns, a cushion, or eyes closed with a counter in reach.
- Strength A and B at stage 3.
- Balance level 4 (challenge) for the stands; level 3 for the walks.
- Five walks, 30โ36 minutes; two with 4 ร 4 minutes brisk.
5 walks of 30โ36 minutes (about 150โ180 minutes). In two walks: 4 ร 4 minutes brisk with 3 easy.
Four-minute brisk blocks. Breathing hard but in control; slow down if you cannot speak a few words.
3 sets of 6โ10. Effort 7โ8 out of 10 โ two or three reps left.
Harder variants and heavier loads; slow the lowering phase to three seconds on sit-to-stand and hinge. Never sacrifice form for a level.
Head turns while holding, eyes closed for tandem and single-leg stands only with a counter in reach, or stand on a folded towel or cushion.
Tip: Eyes-closed balance only with a counter within reach and never on one leg without it.
Hills and stairs
Swap one brisk walk for a hilly or stair route at the same effort. Keep the strength heavy.
- Strength A and B at stage 3; last chance to earn a level.
- Balance level 4 daily.
- Five walks; two with brisk blocks or hills.
5 walks of 30โ36 minutes (about 150โ180 minutes). In two walks: 4 ร 4 minutes brisk, or a hilly or stair route at the same effort.
Hills and stairs count double for the legs.
Tip: Stairs are a step-up you already own. Two flights, twice, at a brisk pace is a full brisk block.
Re-test and decide
One brisk walk early in the week, then a rest day, then all five tests on the same chair and hallway as week 0. Record them. Then decide what the next twelve weeks look like.
- Strength A early in the week; skip B if it lands the day before testing.
- Balance level 4 daily.
- Week-12 tests: all five, rested, then record them on your progress page.
- Read your before-and-after. Choose: repeat at stage 3 with heavier loads, or move to a maintenance week (two strength, three walks, daily balance).
5 walks of 30โ36 minutes (about 150โ180 minutes). One brisk-block walk early in the week; then rest a day before the re-test.
Re-test week: all five tests, rested, same chair and hallway as week 0.
Tip: The program ends; the habit should not. Two strength sessions, 150 minutes of walking and five minutes of balance a day is the maintenance dose.
Strength stages
2 sets of 8โ12. Effort 5โ6 out of 10 โ you could do four or five more.
Choose the easiest level you can do with perfect form for 12 reps. Move up one level when 2 ร 12 feels easy for two sessions in a row.
2โ3 sets of 8โ12. Effort 6โ7 out of 10 โ three or four reps left.
Add a load (backpack with books, water jugs, bands, dumbbells) or move up a level. The last two reps of each set should feel like work.
3 sets of 6โ10. Effort 7โ8 out of 10 โ two or three reps left.
Harder variants and heavier loads; slow the lowering phase to three seconds on sit-to-stand and hinge. Never sacrifice form for a level.
Balance levels
Both hands on the counter or a heavy chair back. Master every exercise here first.
One hand, then fingertips only. Support is right there but you are not leaning on it.
Arms crossed, no support, support within reach. Add the turn.
Head turns while holding, eyes closed for tandem and single-leg stands only with a counter in reach, or stand on a folded towel or cushion.
Move up when a level feels easy for three sessions in a row. Move down the moment it stops feeling safe.
Chair track
For anyone who cannot stand up from a chair five times without using their hands, cannot stand unsupported for a minute, uses a walker indoors, or was told to start gently.
- Strength twice a week using the chair versions of the six moves (seated marches, partial stands with hands, seated hinge, seated press, seated band row, seated heel and toe raises).
- Balance every day at level 1 โ both hands on the counter โ starting with weight shifts, toe raises and heel raises; add tandem stand when steady.
- Walking indoors with support, three times a day for two to five minutes; add a minute a week.
- Graduate to the standard track when you can do five sit-to-stands without hands and stand unsupported for one minute.
The chair track counts. The falls-prevention trials with the strongest results enrolled people in their eighties who started exactly here.
After week 12
The maintenance dose is two strength sessions, 150 minutes of walking and five minutes of balance a day. If you want to keep improving, repeat weeks 9โ12 with heavier loads. Either way, re-test every three months โ the numbers are the point.
